Plant-based eating has never been more popular — and the evidence for its health benefits when done well is genuinely compelling. Lower rates of cardiovascular disease, type 2 diabetes, certain cancers, and all-cause mortality are consistently associated with predominantly plant-based dietary patterns in large epidemiological studies.
The qualifier — when done well — is doing significant work in that sentence. The most common reason plant-based diets fail to deliver their promised health benefits, and the most common reason people abandon them, is protein. Not because adequate protein is impossible on a plant-based diet. It is entirely possible. But it requires understanding several things that most plant-based dietary advice glosses over.
Here are the most common mistakes and how to fix each one.
Mistake 1 — Assuming All Protein Sources Are Equal
The most fundamental misunderstanding about plant-based protein is the assumption that a gram of protein from lentils is equivalent to a gram of protein from eggs or chicken. It is not — and the difference matters significantly for muscle maintenance, satiety, and overall health outcomes.
The relevant variables are amino acid profile and digestibility.
Amino acid profile: Protein is composed of 20 amino acids of which nine are essential — meaning the body cannot synthesise them and must obtain them from food. Most animal proteins are complete — they contain all nine essential amino acids in adequate proportions. Most plant proteins are incomplete — they are deficient in one or more essential amino acids.
The limiting amino acids vary by source. Legumes are typically low in methionine. Grains are typically low in lysine. This is why combining complementary plant proteins — beans and rice, hummus and wholegrain bread — produces a more complete amino acid profile than either food alone.
Digestibility: Plant proteins have lower digestibility than animal proteins due to antinutrients — compounds including phytates, lectins, and tannins that bind to protein and reduce its absorption. The digestibility-corrected amino acid score of most plant proteins is 60 to 80 percent of animal proteins — meaning you need to consume more total protein to achieve equivalent absorbed amino acids.
The fix: Combine complementary plant proteins across meals rather than relying on a single source. Soak and cook legumes properly to reduce antinutrient content. Target slightly higher total protein intake than standard recommendations — 1.8 to 2.2 grams per kilogram of body weight rather than the standard 1.6 — to compensate for reduced digestibility.
Mistake 2 — Underestimating Total Protein Requirements
Many people switching to plant-based eating significantly underestimate how much protein they actually need and how difficult it is to achieve adequate intake without deliberate planning.
The RDA for protein — 0.8 grams per kilogram of body weight — is a minimum to prevent deficiency, not an optimal target for health and body composition. For active individuals, older adults, and anyone seeking to maintain or build muscle the evidence supports significantly higher intake.
For a 70kg person eating plant-based foods at 1.8 grams per kilogram the daily target is 126 grams. A typical day of plant-based eating without deliberate protein focus — oat porridge for breakfast, a vegetable salad for lunch, pasta with tomato sauce for dinner — delivers approximately 50 to 60 grams. The gap between intake and requirement is significant and accumulates over time into muscle loss, poor satiety, and fatigue.
The fix: Track protein intake for two weeks using a food tracking app. Most people are surprised by how far below target they are. Use this data to identify where the gaps are and which meals need protein additions rather than guessing.
Mistake 3 — Relying Too Heavily on a Single Source
Many plant-based eaters default to one primary protein source — typically tofu, lentils, or chickpeas — and rely on it across most meals. This creates two problems. First it limits amino acid diversity. Second it limits the variety of micronutrients, fibre types, and phytocompounds delivered by different protein sources.

Black beans and chickpeas — versatile, widely available, and provide good protein alongside resistant starch that feeds beneficial gut bacteria.
Nutritional yeast — a complete protein with a savoury flavour, rich in B vitamins including B12 in fortified versions. Two tablespoons provides approximately 8 grams of protein and integrates into sauces, soups, and dressings.
Seitan — wheat gluten with approximately 25 grams of protein per 100 grams — among the highest protein density of any plant food. Not suitable for those with coeliac disease or gluten sensitivity but an excellent option for others.
Mistake 4 — Ignoring Leucine Threshold
Leucine is the branched-chain amino acid that directly triggers muscle protein synthesis — the process of building and repairing muscle tissue. Research from the University of Western Ontario established that a threshold of approximately 2.5 to 3 grams of leucine per meal is required to maximally stimulate muscle protein synthesis.
Animal proteins — particularly whey — are naturally high in leucine. Most plant proteins are not. Soy protein is the exception — it has relatively high leucine content. But lentils, chickpeas, rice, and many other plant proteins are leucine-limited, meaning a standard serving does not reach the threshold for maximal muscle protein synthesis.
This matters most for older adults — for whom maintaining muscle mass is a primary health priority — and for anyone engaged in regular resistance training.
The fix: Either consume larger portions of plant protein at each meal to reach the leucine threshold through volume, or use leucine-enriched plant protein supplements. Soy-based protein powder is the most practical option — it has the highest leucine content of plant protein powders and the most robust research base for muscle protein synthesis.
Mistake 5 — Neglecting B12 and Other Dependent Nutrients
This is not strictly a protein mistake but it is so directly relevant to the health outcomes of plant-based eating that it belongs in any honest discussion of the topic.
Vitamin B12 is found almost exclusively in animal foods. It is essential for neurological function, DNA synthesis, and red blood cell production. Deficiency produces fatigue, neurological symptoms, and megaloblastic anaemia — and because B12 is stored in the liver it can take years for deficiency to become symptomatic, by which time neurological damage may be irreversible.
Every person following a plant-based diet requires B12 supplementation or consistent consumption of B12-fortified foods. This is not optional and not negotiable — it is one of the few absolute nutritional requirements of plant-based eating.
Additional nutrients that require attention on plant-based diets include iron — non-haem iron from plant foods has lower bioavailability than haem iron from animal foods — zinc, omega-3 fatty acids particularly DHA and EPA, calcium, iodine, and vitamin D.
The fix: B12 supplementation daily — 250 to 500 micrograms of cyanocobalamin or methylcobalamin. Omega-3 algae oil supplementation — 250 to 500mg combined DHA and EPA from algae rather than fish, which is where fish get it anyway. Regular bloodwork every six to twelve months monitoring B12, ferritin, vitamin D, and zinc.
Mistake 6 — Over-relying on Processed Plant Foods
The plant-based food market has expanded dramatically — plant-based burgers, sausages, nuggets, and ready meals are now widely available. These products are convenient and palatable but are frequently ultra-processed — containing additives, sodium, refined oils, and ingredient lists that bear no resemblance to whole food plant eating.
Research consistently distinguishes between whole food plant-based diets — associated with significant health benefits — and plant-based diets that include high quantities of ultra-processed foods — associated with outcomes comparable to or worse than omnivorous diets with similar processing levels.

The fix: Build the diet around whole and minimally processed foods — legumes cooked from scratch or canned without additives, whole grains, vegetables, fruits, nuts, seeds, and minimally processed soy products like tofu and tempeh. Use processed plant foods as occasional convenience options rather than dietary staples.
A Practical Day of Adequate Plant-Based Protein
Translating these principles into a realistic daily eating pattern for a 70kg person targeting 126 grams of protein:
Breakfast: Overnight oats with hemp seeds, soy milk, and a tablespoon of almond butter — approximately 25 grams protein.
Mid-morning: Handful of edamame — approximately 12 grams protein.
Lunch: Large lentil and quinoa bowl with roasted vegetables and tahini dressing — approximately 28 grams protein.
Afternoon: Smoothie with plant protein powder, soy milk, and a banana — approximately 25 grams protein.
Dinner: Tempeh stir-fry with broccoli, brown rice, and nutritional yeast sauce — approximately 36 grams protein.
Total: Approximately 126 grams — meeting the target through whole and minimally processed foods across the day.
